The Perfect Squat Exercise Program: Here’s How to Improve Strength and Durability Within 10 Weeks

Legs are one of the most important muscle groups of your physique. Not only does it bring that serious definition, but it also increases the stability for other compound lifts such as the bench press and deadlifts. So what’s the best exercise for building serious leg mass?

Squats—no debate. They’re demanding, but with the right guidance, they become your biggest weapon. Let us help you through your muscular leg journey.

Program Structure

Duration: 10 weeks

Frequency: 4 training days per week

Primary Focus: Back squat strength, explosive power, and total-body support

Equipment: Barbell, squat rack, dumbbells, cables, machines

Weekly Training Split & Exercises

Day 1 – Heavy Squat + Lower Body

  • Back Squat (primary lift): 4–6 sets of 3–6 reps
  • Front Squat or Pause Squat
  • Leg Press
  • Romanian Deadlift
  • Standing Calf Raises

Day 2 – Upper Body Push/Pull

  • Barbell Bench Press
  • Bent-Over Barbell Rows
  • Incline Dumbbell Press
  • Lat Pulldowns or Pull-Ups
  • Triceps Pushdowns
  • Barbell or Dumbbell Curls

Day 3 – Dynamic Squat + Posterior Chain

  • Speed Back Squat: 8–10 sets of 2–3 reps at 50–65% 1RM
  • Box Squats or Goblet Squats
  • Walking Lunges
  • Hamstring Curls
  • Hanging Leg Raises or Planks

Day 4 – Upper Body Hypertrophy

  • Overhead Press
  • Seated Cable Rows
  • Lateral Raises
  • Chest Flyes
  • Face Pulls
  • Core work (Cable Crunches or Ab Rollouts)

Progression Model

Use progressive overload by adding weights to your primary squat movements weekly. Let's say, once all prescribed reps are completed with a clean and controlled form, you need to add more weights so that it will put more stress on your quads.

Expected Results

Beginners can realistically add 15–30 pounds to their squat, while experienced lifters should expect consistent strength gains, improved speed, and enhanced quad movements.

Recovery and Support

Recovery requires 8–9 hours of sleep, adequate calories, at least 1.5 g protein per kg bodyweight, with creatine monohydrate and whey protein to support strength and recovery.
