Nick Walker Shares His 12-Year Physique Transformation (2014–2026)

Bodybuilding star Nick Walker has evolved from a budding amateur into one of the biggest mass monsters of bodybuilding in just 12 years. His recent Instagram side-by-side physique update showcases his hard work and dedication, proving how far he has come since 2014.

Walker shared his 12-year physical transformation update via Instagram on July 11, 2026. The post racked up over 17.8K likes and hundreds of comments within hours. Everyone was quick to notice the incredible amount of muscle mass that Walker gained while maintaining his trademark conditioning.

Captioned “12-year transformation, 2014-2026,” the post perfectly highlights the hard work Walker has put in over the last decade. Furthermore, his physique is much denser and thicker, reflecting the years of nutrition, disciplined training, and competitive experience.

Walker’s dramatic transformation is a result of honest hard work at the gym. A combination of smart training, progressive overload, and a strict diet plan helped him achieve the unbelievable transformation.

His training philosophy was straightforward: train consistently, eat well, and prioritize hypertrophy-focused workouts with controlled reps.

Inside Nick Walker’s training and diet philosophy

One of the most important aspects of Walker’s training philosophy is something most people ignore nowadays- proper rest and recovery. According to Walker, giving each muscle group at least 3-4 days to rest and recover was essential for proper muscle growth.

As per BarBend, “The Mutant” revealed the 5-day training split that allowed him to rest longer between sets. He revealed how he prioritizes his chest and legs twice every week; however, each workout has a different goal. Moreover, he ensures that each muscle group gets at least 3-4 days of rest per muscle group.

He advised, “Take as long as you need to recover. If you rush, you won’t get the same reps; you’re just leaving gains on the table.” 

An example of his hamstring-focused leg day routine is:

  • Seated hamstring curls - 15 reps, 2 sets
  • Romanian Deadlifts – 2 sets of 7, 6, and 6 reps
  • Leg press – 15-20 reps of 3 sets
  • Bulgarian split squat – 2 sets
  • Machine adduction- 15-20 reps of 2 sets

When it came to his strict diet, Walker prioritized a high-protein diet, consuming around 1-1.2 grams of protein per pound of his body weight. Furthermore, he consumes a higher portion of carbs during his training sessions while reducing his intake for the rest of the day.

He typically eats 6 meals a day. As per the Better Results Book, his meal plan consists of:

  • He starts the day with protein and complex carbs like whole eggs, egg whites, oatmeal, and blueberries
  • His mid-morning meal consists of jasmine rice, vegetables, and ground turkey
  • Pre-workout meals are designed to give him energy to train (chicken breast, jasmine rice, and spinach)
  • Next, he opts for protein shakes, rice cakes, and honey as a post-workout meal
  • Evenings consist of steak or salmon with asparagus and sweet potato
  • Finally, his last meal before bed consists of chicken, peanut butter, and jasmine rice
